You don't need a rack, a bench, or an hour. A single pair of dip bars trains push, pull, legs, and core — and this circuit hits all four in about 20 minutes. Do it 3 to 4 times a week.
How It Works
Five stations, 45 seconds of work each, 15 seconds to move to the next. That's one 5-minute round. Do four rounds. Rest a full minute between rounds if you need it.
- Total time: ~20 minutes
- Equipment: One pair of dip bars
- Level: Beginner to advanced (scaling notes below)
The Circuit
1. Dip (push)
Chest and triceps. Lower until your shoulder is just below your elbow, press to lockout.
Too hard? Keep your feet on the floor behind you and assist with your legs (bent-knee dip). Too easy? Add a slow 3-second lower, or hold a pause at the bottom.
2. Inverted Row (pull)
Set the bars low, lie under them, grab the bars and pull your chest up to them, squeezing your shoulder blades. This is your horizontal pull — it balances all the pushing.
Too hard? Bend your knees and plant your feet. Too easy? Elevate your feet on a chair.
3. Reverse Lunge (legs)
Step back and drop your rear knee to just above the floor, then drive back up. Alternate legs. Use a bar for light balance if you need it.
Too easy? Add a pause at the bottom, or a small hop at the top.
4. Knee Raise in Support (core)
Press up to straight arms on the bars (a support hold), then pull both knees toward your chest with control and lower them slowly. No swinging.
Too hard? Do a tuck hold — just hold your knees up. Too easy? Straighten your legs toward an L-sit.
5. Burpee (conditioning)
Drop to a push-up, jump your feet back in, and jump up. This is the gas-pedal station — move at a pace you can sustain for the full 45 seconds.
The Scaling Rule
Pick the version of each move you can do with good form for the full 45 seconds. If your form breaks down, scale back. If you're cruising, scale up. The circuit stays the same — only the difficulty of each station changes as you get stronger.
Make It a Habit
Every move here has a full progression in the free BWF Train app, with a built-in timer that runs the rounds for you so you're not watching a clock. Pair it with a Dip Bar Stand and you've got a complete home gym in four square feet.
